La PLANCHE è un esercizio che esprime moltissima forza, proprio per questo chiunque lo
veda, anche chi non sa nulla di allenamento a corpo libero, ne risulta meravigliato e stupito.
Ora lasciamo da parte tutte le previsioni di noi stessi in questo esercizio nel mentre ci
sentiamo dei supereroi e vediamo come riuscire ad ottenere la PLANCHE in 6 steps in
maniera sicura:
Quando si svolgono esercizi complessi come la PLANCHE bisogna stare attenti ed essere
consapevoli del proprio livello: il corpo umano non è strutturalmente fatto per eseguire
esercizi del genere, proprio per questo bisogna costruire delle basi stabili come le
fondamenta di una casa, come farlo?
Le propedeutiche:

Ecco i secondaggi standard da avere per passare da una propedeutica all’altra:

● Planche tuck, se hai 20”/30” puoi passare a

● Planche adv. tuck, se hai 15”/20” puoi passare a

● Planche one leg, se hai 12”/15” puoi passare a

● Planche straddle, se hai 17”/20” puoi passare a

È importante rispettare il proprio livello e migliorarsi giorno dopo giorno con i rispettivi “rest
day”.
2 - CONTROLLO PROGRESSIVO DEI MIGLIORAMENTI
È tipico per ogni atleta non accorgersi dei miglioramenti fatti negli ultimi mesi.
Se la testa è convinta di esser bloccata, il corpo rimarrà bloccato per inerzia, quindi è
fondamentale segnarsi periodicamente i propri progressi, anche se minimi.
Per aiutarti in questo ti consiglio di "spezzettare” il tuo obiettivo in altri obiettivi più piccoli e
più vicini a te in questo momento:
Se hai una planche One leg di 4” e l'obiettivo finale è la planche full, segnati che dovrai
riuscire ad ottenere nel prossimo mese e mezzo una planche One leg di 10”; una volta fatto
questo segnati nel calendario che a distanza di 1 mese e mezzo dovrai riuscire ad ottenere
la planche straddle di 2”... e così via fino al raggiungimento del tuo “grande obiettivo”.
Per eseguire una PLANCHE perfetta e per far meno fatica possibile quando si è in isomeria
la protrazione scapolare è fondamentale!
Questo punto puoi notarlo già ora, mentre stai leggendo questa frase:
1. Prenditi 30” di tempo e posizionati in plank a braccia tese;
2. una volta in posizione prova a retrarre (unire) le scapole. Sentirai il tuo peso prima
distribuito lungo tutto il braccio ricadere principalmente nei polsi;
3. ora riposizionati in plank braccia tese e protrai le tue scapole, gran parte del peso
che sentivi sui polsi ora non lo noterai quasi più.
Fino ad adesso hai svolto l’esercizio con i piedi appoggiati, rendendolo estremamente facile,
puoi ora solo immaginare l’importanza di questo movimento quando sarai in PLANCHE.
I piedi, essendo sollevati sposteranno tutto il tuo peso sulle braccia e soprattutto sui polsi,
proprio per questo la “protrazione scapolare” è di estrema importanza per questa skill.
Meno probabilità di infortuni, più facilità nel movimento!
4 - LA POSIZIONE DEI BICIPITI
I bicipiti in questa isometria sono molto coinvolti e dei bicipiti forti risultano fondamentali per
compiere il movimento, ma solo se si posizionano in maniera corretta.
Quando ci si sbilancia in avanti è comune, soprattutto agli inizi, ruotare medialmente (verso
l’interno) il braccio, portando i bicipiti a “guardarsi tra di loro”.
Questo nelle propedeutiche iniziali lo si fa per fare meno fatica ma più avanti si procede più

questa posizione delle braccia può risultare un problema; con le braccia intraruotate si ha:
❌
● Perdita di forza
❌
● Sbilanciamento minore
❌
● Maggiore stress dei polsi
❌
● Moto involontario del braccio nell’angolo di lavoro
● Possibilità di infortuni
Fin da subito (già quando si approccia la planche lean) è opportuno dare attenzione a
queste correzioni, così il tuo cervello sarà in grado di archiviare il movimento e renderlo
automatico ogni qualvolta lo si andrà a ripetere negli allenamenti futuri.
Per aumentare la forza che ti permetterà di ottenere questa skill o di migliorare la tua linea è
fondamentale inserire degli esercizi di “potenziamento” nella tua scheda per sviluppare forza
e condizionamento sia nei tuoi muscoli che nelle tue articolazioni.
L'aggiunta di uno o più di questi esercizi nel tuo programma di allenamento ti daranno la
possibilità di incrementare velocemente la tua forza e di progredire negli steps per ottenere
la PLANCHE.

Usually when we talk about PLANCHE we mean an isometry where the body is parallel to
the ground with outstretched arms, protracted shoulder blades, hollow position, and
unbalancing one's weight forward.
The PLANCHE is an exercise that expresses a great deal of strength, which is precisely why
anyone who sees it, even those who know nothing about free-body training, are amazed and
astonished.
Now let's set aside all predictions of ourselves in this exercise while feeling like superheroes
and see how to succeed in getting the PLANCHE in 6 steps safely:
When performing complex exercises like the PLANCHE you need to be careful and be
aware of your level: the human body is not structurally made to perform such exercises,
that's exactly why you need to build a stable foundation like the foundation of a house, how
to do it?
The propaedeutics:
Here are the standard secondages to have in order to move from one propaedeutic to

2 - PROGRESSIVE MONITORING OF IMPROVEMENTS
It is typical for any athlete not to notice the improvements made over the past few months.
If you remain steady on a propaedeutic for weeks, despite having greatly increased the
seconding and cleaning of that skill, you will fail to notice a real change and will think you
have gained nothing in the last period.
If the head is convinced that it is stuck, the body will remain stuck by inertia, so it is essential
to periodically mark your progress, no matter how small.
To help you with this I recommend "breaking" your goal into other smaller goals that are
closer to you at the moment:
If you have a 4" One leg planche and the ultimate goal is the full planche, mark that you
should be able to achieve in the next month and a half a 10" One leg planche; once you
have done this mark in your calendar that in 1 1/2 months you should be able to achieve the
2" straddle planche... and so on until you reach your "big goal."
To perform a perfect PLANCHE and to make as little fatigue as possible when you are in
isomery the scapular protraction is essential!
You may notice this point even now as you are reading this sentence:
1. Take 30" of time and position yourself in plank with arms outstretched;
2. once in position try to retract (join) your shoulder blades. You will feel your weight first
distributed along your entire arm falling back mainly into your wrists;
3. now reposition yourself in plank arms outstretched and protract your shoulder blades,
much of the weight you felt on your wrists you will now hardly notice.
Until now you have been doing the exercise with your feet propped up, making it extremely
easy; you can now only imagine the importance of this movement when you are in
PLANCHE.
The feet, being elevated will shift all your weight to your arms and especially your wrists,
which is precisely why "scapular protraction" is of extreme importance for this skill.
Less chance of injury, more ease of movement!
4 - THE POSITION OF THE BICEPS
The biceps in this isometrics are very involved, and strong biceps are essential to
accomplish the movement, but only if they are positioned correctly.
When unbalancing forward it is common, especially in the beginning, to rotate the arm
medially (inward), leading the biceps to "look at each other."
This in initial propaedeutics is done to make less fatigue but the further along you go the

more this arm position can be a problem; with the arms intrarotated you have:
❌
● Loss of strength
❌
● Less imbalance
❌
● Greater stress on the wrists
❌
● Unintended arm motion at the working angle
● Chance of injury
Right from the start (as early as you approach the lean planche) you should give attention to
these corrections, so your brain will be able to store the movement and make it automatic
whenever you go to repeat it in future workouts.
In order to increase the strength that will enable you to achieve this skill or improve your
figure, it is essential to include "strengthening" exercises in your form to develop strength
and conditioning in both your muscles and your joints.
● Pike push ups (exercise that puts the focus on your shoulders);
● Handstand push ups (if you don't have a handstand try approaching them to the wall
with a person assisting you, or perform pike push ups);
● Planche lean push ups (one of my favorite strengthening exercises for this skill);
● Rubber band push ups (you place the rubber band on a pole and simulate a planche
by pushing with your arms toward the front/or place the rubber band under your feet
and again with your arm outstretched, simulate a planche press from a standing
position);
● Plank to the wall (a little-known but very useful exercise for increasing
shoulder/biceps/wrist/scapula strength);
Adding one or more of these exercises into your training program will give you the ability to
quickly increase your strength and progress through the steps to achieve the PLANCHE.
